2a)

The first key skills in swimming would be Kicking. It is a simple and gross motor skills that is extremely important in swimming. A good swimmer should have the ability to kick quickly and efficiently to achieve the maximum distance with the minimum strength. Effort out of the BSER table is needed to be able to achieve this. Time refers to the speed the movement occurs which in case refers to the speed of kicking. Kicking fast is essential for a swimmer to swim faster. Flow refers to how continuous the movement is, and kicking needs to be a fast and fluid motion to keep a constant speed and prevent the simmer from slowing down.

2b)

Another important component of fitness is coordination. Coordination is a physical requirement for the different strokes and techniques in swimming.

Swimmers have to be able to coordinate their hands and legs to do the correct movements and execute techniques properly. If a swimmer is uncoordinated, it will result in a negative impact on their overall swim.

Even if the swimmer can kick and pull extremely well, but without coordination to put the two together, it is impossible to continue and improve in the long run. Swimming is sport that needs our hands and legs to be doing different actions at the same time, it is often difficult for our brain to keep up with this, hence we have to be able to get so used to the feeling of swimming that it coordination just feels like second nature.

When it comes to physical skills for the 100m, three crucial aspects reign supreme: strength, speed, and power. It's not just about having any one of these attributes in abundance; rather, it's about explosively combining them in the right way. Here's a deeper dive into each:

Strength:

Lower body: The foundation of a powerful sprint. Focus on building strong glutes, hamstrings, quads, and calves to generate explosive power from the ground up. Exercises like squats, lunges, deadlifts, and plyometrics are your allies.

Core: A strong core stabilizes your entire body and transmits power from your lower body to your upper body. Plank variations, side planks, and anti-rotational exercises will keep your core solid.

Speed:

Maximal velocity: Short sprints interspersed with rest periods. Think 30-60 meters at near top speed followed by walking recovery. Hill sprints are also great for building leg speed.

Stride frequency: Develop a cadence of around 40-45 strides per second. Short strides with high knee lift and quick ground contact are key. Drills and metronomes can help refine your technique.

Power:

Explosive strength: Combining strength and speed. Olympic weightlifting exercises like cleans and snatches, plyometric jumps like box jumps and depth jumps, and medicine ball throws will unleash your inner "human rocket."

Remember, it's not just about brute force. Efficient running mechanics are vital for translating your physical gifts into race-day success. This includes:

Optimal starting position: Mastering the block setup and explosively pushing off the ground.

Acceleration phase: Short, powerful strides with a slight forward lean and strong arm drive.

Top speed phase: Maintaining a high knee lift, relaxed shoulders, and efficient stride mechanics.

Finish phase: A strong drive through the finish line with full body extension.

Achieving explosive starts is crucial for success in the 100m sprint. Here are some key tips to enhance your explosive starts for the 100m:

Block Setup:

Ensure your starting blocks are set up according to your preference. Experiment with the block spacing and angles to find the position that allows you to generate the most power and drive.

Drive Phase:

Focus on a powerful and explosive drive phase. As soon as the gun goes off, explode out of the blocks with maximum force. Your initial steps should be long and powerful, utilizing both legs to generate acceleration.

Low Body Position:

Maintain a low body position during the initial steps. Keep your hips low, and drive your legs back and then down, utilizing the strength in your hip extensors and quadriceps.

Arm Action:

Coordinate your arm action with your leg drive. As your legs push back and down, your arms should drive forward aggressively. The arms contribute to the overall balance and propulsion during the start.

Explosive Hip Extension:

Emphasize explosive hip extension during the drive phase. The more power you can generate from your hips, the quicker and more explosive your start will be. Work on strengthening exercises that target hip muscles.

Quick Transition:

Focus on a quick transition from the drive phase to an upright sprinting position. The quicker you can bring your body into an upright posture, the more efficiently you can transition from the start to full sprinting speed.

Practice and Timing:

Regularly practice your starts to improve your timing and coordination. Work on reacting quickly to the starter's gun and executing a flawless start. Use drills and block starts to refine your technique.

Strength and Power Training:

Incorporate strength and power training exercises into your overall training program. Exercises such as squats, deadlifts, and plyometrics can enhance the explosive power needed for a quick start.

Flexibility and Mobility:

Ensure good flexibility and mobility in your hip flexors, hamstrings, and ankles. A full range of motion allows for optimal positioning in the starting blocks and contributes to a powerful start.

Visualization:

Mentally rehearse your explosive start. Visualizing a successful start can help improve your reaction time and enhance the mind-body connection required for an explosive launch.

Remember that achieving an explosive start requires a combination of strength, technique, and mental readiness. Consistent practice, attention to form, and targeted training will contribute to improved starts in the 100m sprint.
